Port Dickson International Triathlon 2009 - Race Day

12 July 2009 - Race Day

Today, 12 July 2009, is the race day.  My first triathlon race.  I came early, as early as 6 o'clock in the morning.  Quite a number of competitors already there at the parking area.  Some of them actually sleep in their car.  They probably came a bit early, so they just take a nap while waiting for the transition area to be open.  Handful of event worker working hard to get the place ready.  Had my buffet breakfast at the hotel, I was careful not to take something that can upset my sensitive stomach; something with lot of chili in it.  I'm still full from serious carbo-loading feast last night, so I can't really eat much.

Came to the transition area very early, around 6:30am.  The morning is still dark, but few participant already get the bike hanged on the bike rack.  Here my Scott CR1 look pretty humble sit next to a Cervelo P3.

After a toilet break, I went to the car to get my race bag (with all the things that I think i may need during the race) and my bike to the transition area.  It still dark, but some of the guys already hang their bike at their respective stations.  Found my spot at the transition.  All stations are numbered accordingly, and my station was at the center row, toward the far end from the bike-out exit, but closer to entrance from the swim leg.  In this race, Transition-1  (swim-bike)  and Transition-2 (bike-run) are the same place.  That making things a bit easier.  By 6:45, more and more triathletes start pouring in into the transition area with the all kind of bikes.  Many of these bikes looks really intimidating, with their carbon wheel, triathlon specific frame, aero helmet like the one they use in pro time trial, and saw a bike with a full disc wheel.  Next, body marking.  I get myself 'tattoed' with number 449.  Having numbers printed on both my arms made me feel like a triathlete.  I wished they marked my legs as well, but they didn't.  That will make it look more aggressive and mean.
Saw my wife outside the fence with my parents.  My children are still at the hotel, they will come later.  Met some friends.  Some are from my cycling group, and few from my swim training group. I also meet my childhood friend Kalam.  Haven't met him for at least 25 years.  We went to the same primary school back in our kampung (village).  I actually found his name on XTERRA web page as one of the finishers. Obviously he also into triathlon, and other endurance sport.  Managed to locate him on facebook, and started communicating.

Me (on the left) with Mejar Kalam.

Me, waiting for the swim start.

Participant listening to final pre-swim briefing.

The swim started around 8 am.  By 7:50, all participant already gathered on the beach.  There's one last pre-swim briefing by the organizer at the starting point, but I can't really make up of what they trying to say.  They probably explaining the swim route.  My eyes keeping busy looking at the sea.  Water look a bit rough, and intimidating.

Swim start for the younger age group.

The swim start was done in several waves based on age group, and also different waves for male and female.

Swim start for my age group

The water was a bit choppy that morning. We were warned last night during the post race briefing.  A lot of guys was saying it was quite bad, but I have seen worse during my diving days, so I'm used to this.  I did some practice swim before the swim start.  Wow.... swimming here is way different from my swim training in the pool.  The water is so murky, can't even see my hand.  The waves make the swim a bit difficult.  After swim couple of round going back and forth, I think i got the hang of it.  I doesn't seems so bad.
I get myself in middle of the group during the swim start.  While the guys in the front run as fast as the could toward the water, those in the middle and at the back have to wait till those in front of us start swimming. The first 100 meters was a bit physical.  Someone hit my face and almost knock my goggle of my face, some elbow and some kicks too, but it wasn't too bad.  On the other hand, I also kicked someone behind me (in the spirit of sportsmanship of course), and I think I knocked a goggle off someone face.  Sorry dude, no hard feeling. This is sport.  Once I managed to secure a space for me to swim, it allow me do normal my freestyle stroke.  For a while afterward, seems like everyone was moving at the same pace with a synchronized strokes.  It feel just like a cycling peloton.
That is me swim at top of the photo.

But that 'swim peloton' only last for a short while.  At about 400 meters into the swim, I get myself tangled with the safety line.  The safety line is not really a safety line, cause I cannot hold on to it to float myself.  It just a marker for the swim lane.  I waste same valuable minutes trying to untangled myself.  No I am not in panic mode, since this is not my first time getting tangled with some lines in the sea.  Still remember those day where I was tangled pretty bad from an abandoned fishing net during one of my dives in the Red Sea many years back.  Back then I carry knife with me, and released myself by cutting them up.  Trying to stay still in the deep and trying to release myself is not really that easy.  It actually tangled around my legs, and part of my upper.  I'm trying to remain calm, and eventually I released myself from the line.  Actually that could be my fault.  I was thinking if I were to swim close to the line, my swim line can be shortened and I can save some precious time.  But somehow swimming close to the line make me tangled, and lot of other guys already swam past me by the time I released myself.
We have to swim pass three giant buoy, and make a u-turn round the 3rd buoy, and going back the way we came, but on different lane.  Once I start to swim away from the line, then I realized I have problem with my navigation.  At first I tried to follow other swimmer hoping that they know what they are doing. But some of them went way off course, and since I was following them, I went off course as well.  Raise my head every couple of strokes really slow me down.  I never practiced this in the pool. The choppy sea and some current doesn't help either.  The current wasn't as bad as I swim entering the marina, and I can feel my swim is getting faster here.  But again, I wasted too much time either going off course, or stop to check my direction.  The last 500 meters was a little tough.  The wave is getting taller, sometimes I just cannot see the beach.  We are being push up and down by the wave.  It is still swim-able, but my pace is almost stagnant.  That 500 meters feel so far away.  Finally I reached the beach, and as I walk toward the transition, I checked my time.  50 minutes! That is slower than my slowest in time for 1.5 km.  My average was around 40 minutes, so I'm 10 minutes slower than usual.
The sea was a little rough.  Some swimmer have to be rescued, like this guy here got pick-up by the jet-ski.

I always remind myself that this is my first triathlon, and my aim is to finish.  So I really take my time during the first transition; the swim-bike transition.
Me in yellow cap taking shower.

Finished the quick shower and head to transition.  Checked the time again, 50 minutes for the swim!
Looking for my bike at the transition.  Still plenty of bikes around.

Taking my time to prepare myself for the bike ride.  No hurry.  My target is just to finish.. But I actually took too much time on the swim-bike transition.

As I start moving, a plastic bag blown by the wind toward my rear wheel, stucked and rolled deep inside the cassette as I move the bike.

Realized a plastic bag have deeply pressed into my rear cassette
Trying hard to remove the plastic bag.

The plastic bag got stucked pretty bad, why this is happening to me?.
Finally released my rear-cassette from the plastic bag. By this time, all of the guys that finished the swim with me already long gone.

Setting my cleat on the pedal to begin the ride.  There's my wife with the camera capturing some photo and video clips.
Begin my 40 km bike ride.

My first transition doesn't went as smooth as I hope it was.  I could not decide what to wear and what to carry; whether to put on the sock, but my feet still wet, so I skipped the sock.  Heart rate monitor? I don't think I will pushed my heart too much, so skipped that too.  Do I carry 2 bottle, or 1 bottle?.  2 bottle seems too much for 40 km ride, but I carry both bottles anyway.  Put plenty of sun block, till my skin become white, even whiter than Britney spears.  Now that looks pretty ugly, so I wipe it off my face and arms.  Checked my Garmin cyclo-GPS, everything work in perfect order.  As I pushed my bike toward the bike-exit, than I felt some resistance from the rear wheel. Initially I thought my brake pad was pressed upon the rim. To my surprise, there was a plastic bag which somehow pressed deep in my cassette.

It was mind boggling of how the plastic bag can stucked into my rear wheel.  After looking at the video, then it seem like the wind have blown the plastic bag and it accidentally landed on my rear wheel.  As I move the bike, it wrapped itself around my rear cassette.  Took me a while to get rid of the plastic.  I may have touch some cabling while fixing that problem, cause soon after ward, my front derailleur cannot shift up anymore.

As I exit the transition and ride the bike toward the main road, I was overwhelmed with joy, cause I knew that I have completed the dreaded swim.  I was worried that I would have panicked too much during the swim, and eventually abandoned the race.  But somehow the swim was not really that hard.  1.5 km might not be a short swim, but after all the hours I put up in the pool, the long swim doesn't feel so hard anymore.  50 minutes is still slow compare other seasoned triathlete, but I'm happy just to finish it nevertheless.

Bike route for PD-Tri 2009
The bike route started from Avillion Admiral hotel, ride toward Port Dickson main road, turn right on the main rod, take the first left turn afterward, and continue on a short stretch toward PD-Seremban highway, take a right turn at the next traffic light and continue on a 17 km stretch of low traffic road surrounded by rubber trees and small villages.  I ride till a  final check-point and make a u-turn, and ride back toward Avillion hotel using the same route.  As I make the right turn toward the long stretch, saw group of cyclist heading back on the opposite direction.  Those must be the elite, did a quick math in my head, they probably 30 km or 50 minutes ahead of me.  As I pickup my speed on the long stretch, I tried to shift to the big crank, and then I realized the front derailleur doesn't shift up.  Tried it few more times but still it doesn't shift.  Damn, now I stucked with smaller crank for the entire ride. There are some flat and downhill stretch that will be so great if I have the big crank.
In the inital stage of the ride, I did overtake few riders, including one fine young lady on a Cervelo.  They must be strong swimmer but slow rider.  Having said that, I have to confessed that I am not really a fast bike rider myself.  I also have few strong riders overtaking me.  Now they must be weak swimmers, but strong riders.  I must have lie somewhere in between, that is, not really a strong swimmer, and not really a strong rider.  Run, that's my weakest discipline.  A month ago my run was downright hopeless. But lately thing is getting a much better.
Ride passed a Hindu temple, look like there's a wedding taking place.  My best of luck to the brides, and hope they live happily ever after. Marriage is such a great institution, and should be celebrated.
All riders are spread apart, and not in big pelotons like in normal cycling race.  Some part of the bike ride, I actually ride alone.  I tend to slow my pace when I ride alone.  I wish i can tag along with some of them, but those guys that overtake me went too fast, and those that I overtook feel a bit too slow.  Hard to go fast if I can only use the smaller crank.
After the u-turn at the check-point, feel my pace is getting slower.  Must be the headwind.  Then I have this guy overtake me, and his pace is just like mine, around 30 km/h.  He's rather tall, and slim, and that remind me of carlos Sastre, 2008 Tour de France yellow jersey winner. For the sake of this blog, I'll call him 'Carlos'.  I was drafting behind Carlos forquite a while, saving myself some energy riding against the headwind.  Someone tell me drafting is not allowed in triathlon, but is it? Saw those pro elite doing exactly that.  Unlike the real Carlos sastre, this Carlos is not really a climber.  His pace getting slower during the climb, I just went passed him and going further up front, leaving him way at the back.  I thought that he must be way behind me, then to my surprised, he was ahead of me during initial stage of the run.  I wonder when did he overtook me.
The 40 km ride took me 1:29, according to my Garmin.  Average speed 27 km/h, max speed 42 km/h. Not bad considering I only ride with a single crank, futhermore I am on a 50/34 compact crankset, instead of the normal 53/39 which most of the guys here are using.

One of the earlier group that finished the bike ride.

That's me at the end of my bike ride.  Heading toward the Transition to begin my run.

Going out from Transition area, another 10 km run to go
.
My first km into the run, and few runners already on their way back to the transition i.e. the finish line.  In this race different age group start at different time, so hard to tell who is first, second or so.  But this guy wearing white cap definitely way ahead of me (maybe 50 minutes or so).

After a little over an hour, another hundred meters to the glory (my first triathlon finish).

Few more step to the finish.  Finally completed my first triathlon.

Right after the run, with finisher's medal around my neck.
The 10 km run took me 1 hr and 8 minutes.  Not bad considering I'm still nursing a knee injury.  Only last week I managed to do a full 10 km run without limping. My average pace about 6 min 48 sec per km.  I won't dare to go faster than that, afraid that I might snapped something on my left leg, especially the knee.  Still have few more session to go with the physiotherapist, and an visit is due with my orthopedic.
The run is from the transition at Avilion resort, going out toward the main road and make a left turn, and run along the beach toward the check-point 5 km away, where we did a u-turn and running back to the Avilion for the finish.  I ran passed few resort which we (me and wife) have stayed during our early day of marriage.  Ran passed Regency, yes we stayed there many years ago.  At the time we only have one child.  Now it have a new name.  Then Bayu beach resort, yes been there too, and there are others that we have visited in our younger days.  My mind start flashing back to those old memories on vacations we had at all these places ten to twelve years back. Even with all these flashbacks, I do not forget that I'm still running in this race. Running at my comfortable pace between 6 to 7 minutes per km.  Few fast runners overtook me, and I overtook the slower ones as well.  The weather was cloudy, but no rain, with refreshing breeze blowing from the sea make the run quite enjoyable.  My pain radar is on alert to detect any pain from the left knee, but so far there's none.  I did chit chat with some runners along the way, and many of these guys are like me, first timer.
I'm still eager to do more running when I realized I almost there toward the finish line.  Somehow I was not as tired as I expected to be.  I still have a lot (of energy) left inside me.  Must the the carbo-load from last night pasta feast.  After 1 hour 8 minutes I crossed the finish lines, and they crowned me with the finishers medal around my neck.  Total times is 3 hours 41 minutes according to my stopwatch.  The official time from the organizer is exactly the same.
Overall, I really enjoy this triathlon.  This is an Olympic distance triathlon; 1.5 km swim, 40 km bike and 10 km run.  This is something that I can enjoy, without worrying that I may no be able to walk the next day.  In my future Olympic distance triathlon, I can try to improve my time.  3hr41min is rather slow.  I wasted too much time on the transition.  I didn't push harder on the bike, and my navigation on my swim is way off.  i also need to work more on my swim stroke.  The run, I have to do it slowly to improve my pace.  My target is to do 10 km under 1 hour, and 2hr30min for 20km.  These target should be do-able, but I will not stretch my leg too much.  If I snapped something again, it will take many months to heal.  Looking forward to my next race, the Putrajaya ironman.  The last I heard this event have been delayed till October.  Hopefully no more delays.  I did register for Desaru Long Distance triathlon, but some family matter came up, so have to skip that.  So Putrajaya, here I come....

Port Dickson International Triathlon 2009 - the Day Before

Finally the day came, for my first triathlon; Port Dickson International Triathlon 2009 on 12 July 2009.  The word 'International' put some glamour into the event. Yes, it is true, this is an international event, participant came from may corner of the world.  In fact, more than half of the participant was foreigner.
I came a day earlier. Since Port Dickson is a holiday spot, I brought my family along. The bike won't fit into the family MPV with 7 other people in it , so I have to drive my wife car alone and carry my bike with me.
Arrived at Avilion Admiral resort, the race venue, around noon. The registration was pretty straightforward. Got my goodies;  t-shirt, timing chip, my numbers tag (bib), bike tags, and few other race stuff. The timing chip sound a bit techno-gadget, but it actually look like a piece of cheap plastic.  I was given number 449.  Wow, this is my first sport number tag in many many years.  Maybe the first since primary or high school.  I also get myself a race belt from the stall inside the hotel.
Later checked-in at the nearby hotel, at one of those vacation apartment, which I despised so much staying there. Ideally I should have stay in Admiral resot, but this place was fully booked.
My family (wife, our 4 children and our maid) came around noon.  My parents, brother and sister also make their way from my hometown (a village near Gemas town). So I have quite a number of supporters going to cheer my up.
Later in the day, I went back to the Avillion to see the Sprint triathlon race. Got the chance to see the route for the swim the next day. The water looks murky, which is common for Port Dickson.  The water near the barrier close to Avillion hotel was down right dirty.  I'm so used to swim and dive in crystal clear water, and looking at this water I knew that I may not going to enjoy the swim that much. That is the reason I have never came to Port Dickson for the past many years even though it's only one and half hour drive from home.

This is how the swim area looks the day before.  Look pretty calm.

Swim entrance into the Marina.
Part of the marina. The water here looks calm.  Good for swimming. But tomorrow, who knows.

The swim route overlay on satellite image from Google.  The swim began from the beach, then into the marina, make a u-turn at the end and swim back to the starting line. Total 1.5 km.

Some short distance triathlon events were held on Saturday 11-July-2009.  Since tomorrow going to be my first triathlon race, I spend the afternoon watching the event to see if there any tips I can pickup from those races.
My only concern is the swim.  For some reason long distance open water swim feel intimidating. Probably natural human instinct who are naturally afraid of water.  Too many things bugging me about the swim.  What if I get a cramp, what if the current too strong, what if I got sucked by the downcurrent, and there are so many things that made me think twice about the race tomorrow.  On the other hand, I spent most of my training on the swim. Couple of months back I'm struggling to finish 200 meters, but as of last week, I'm becoming quite comfortable to do 2 km continuous swim.
Later in the afternoon, spent some time with my my family, and went for some sightseeing at the beach.  That night I went back to Avillion resort for some pre-race briefing.  Before that, I joined the other triathletes for a carbo-loading dinner.  The word carbo-loading implies that everybody will eat like a real hungry gentlemen; i.e. eating a lot.  We were served with a feast of high carbohydrate meals; pasta, spaghetti, potatoes, rice etc.  So concerned that I may not have enough energy for tomorrow's race, I actually eat quite a lot that night.  So ashamed to others who share the table with me, I move to another table after my third refill.

Then back to the hotel to get my things ready for tomorrow.  Bring my bike up to the apartment, and get it checked and prepared.  Set-up Garmin GPS, replace the battery for the cadence sensor,  sticked the number tag on my bike etc.  I find it hard to choose what to bring for the race tomorrow.  I do have have my checklist, but somehow my checklist is a bit overkill. I don't think I need the heart rate monitor. Don't think i need the sock for the bike, but I bring them anyway.  I knew I will need the sock for the 10 km run.  My legs need all the support that it can have.  After all, I'm still in physio therapy for my knee injury because of running few months back.  Talk about running, I can feel good about my run now after many sessions with the physio therapist.  Those physio did works wonders on me, but still I can't run they I way I want it to be.

Can't sleep well that night.  I'm still concerned about the dreaded swim early morning tomorrow.  The apartment only have 2 rooms.  With my brother, sisters and parent coming in the last minutes, now we have 11 people sharing the whole apartment.  I shared a single bed with my 10 year old boy Hafiz.  He claimed majority stake on the bed's real estate.  Can take my mind off from tomorrow's race, especially the dreaded swim leg.  Maybe, maybe because from what I read, most fatalities in triathlon happened during the swim.  And at this very place 2 years ago (2007), a competitor died during the swim.  This is my first triathlon, and my first long distance open water swim in the sea. So it's natural to be a little afraid.  But there's no turning back.  I want to do this so bad.  After all, I set my goal to do the Putrajaya Ironman this year, and this is one step closer to that.

Current progress....

Today is June 8. My last blog was on May 6. So it has been 1 month and 2 days since I last update my blog.
Initially I was getting busy with household stuff. My indonesian maid went back to her hometown in indonesia, and there's some delay in getting the new replacement. So we went for more than 3 weeks without helper. I have to assume some of the 'challenging' tasks; i.e. washing & drying, dishwashing, cleaning here and there, and of course the kids stuff; things that I have taken for granted all these while. Now that the new maid have arrived, I started to become lazy to update blog, after few weeks not doing it.

My triathlon training went a bit up and down. I didn't cycle as much as I want to, did lots of swimming, and still have problems with my running.

Swimming
This is the discipline that I have spent lots of time on. We (me & family) went to Perhentian island last week, and I practice the open water swim everyday when I was there (for 4 days). My swim pace may not improved much, but I am getting more comfortable with the water, and developed longer endurance. I also realized that I have phobia when swimming in the open sea, especially when the water is too deep that I cannot see the seabed. Darkness of the deep freak me out sometimes. It become quite bad, there's time when I thought there is a hand holding my back. What it was is just a leaf sticking on my back. I was struggling hard to get rid of it. This phobia can make me loose control, no matter how hard I tried to remain calm. So it's a serious symptom. Maybe because I swim alone. It's mind boggling, cause I have logged more than 200 dives, and still afraid of water. But nevertheless, even with the phobia, I have accumulated few kilometres of open water swimming last week, but not continuous swim. Maybe 500 meters at a time.
By now, my pace is as the following
- 100 meters: 1'55"
- 500 meters: 12'45"
- 1 km: 26'
- 2 km: 56'
By any measures, my swim pace is still slow than what I wished for. I'm targeting to do 1 km in 20 minutes, and 2 km in 45 minutes. But comparing to where I was 3 months ago, I actually have make great progress. I get the feeling I swim faster in the sea, but there's no way I can measure it.
I have study various swim technique on YouTube, from Alexander Popov, Michael Phelp, Grant Hackett and few others. There also a very nice videos by Total Immersion that I like the most, like the one below

Even though I have been swimming over 1 km every time I am in the pool, to swim longer than 500m is still quite tough. For the first 500m I can say I enjoy the swim, every lap after that I just have this urge to stop at every turn. It's the mental things, either the water feel too cold, or too hot, feeling too tired, out of breath, etc. etc.
My coach have taught me of how to execute the flip turn, which is quite cool. If I can do it properly, it really look like a pro. But flip turn is not needed for open water swim, but I do practise it once in a while. It's a feel good factor.
Starting tomorrow, I will have a new coach for my swim. My current swim coach have improved my stroke quite considerable, but the new coach have lot more experience on triathlon. I also need to get to know or join a group, like a triathlon group, or swimmers group, and participate in their activities, if any. I met the new coach on Saturday, chit chat, told him my current progress. After listening to my story and stuff, he said I should try to do Marang-Pulau Kapas swim marathon. What? For now the answer could be a No, or maybe not yet. That's 6.5 km swim in the open sea from Pulau Kapas to Marang. It's no joke. I need to work harder on my swim. The 2009 Marang-Kapas was in April, and I heard the sea was rough, and some swimmers have to be rescued. I took a boat before from Marang to P. Kapas and back, and it feel quite far. Now to swim those, that pretty insane. But wait and see. The new coach say I should try it. I have 10 months to prepare, so I got time. First I need to overcome this water phobia everytime I swim in the open sea.

Cycling
I didn't do as much cycling as I would like to. Cycling take time, and the only time I have is saturday morning. Even then, I cannot ride too long on saturday, and some weekend I have to go back to my parent's home. The responsibility as a father, husband and son have to come first. Everytime I go for a long ride before, that mean I have sacrifice some time away from my kids. My cycling group do plan some long rides, but most of them I just can't do. I figure, the only time I can cycle, is at night after 10 pm, after the children went to bed. I did some cycling loop at midnight within my neighborhood before, but lately I'm not comfortable cycling alone at midnight. So I get myself a cycling trainer, a Minoura, few weeks back. Now I can work on my cycling at home. But one thing about the trainer, riding on those is downright boring. The maximum I have done is 30 minutes, with average heart rate around 150 bpm. It hard to find the motivation to exercise longer on the trainer. Nevertheless, right now I accumulate about 100 km a week cycling. On a 'good' weekend, I may hit 200km. But that is quite hard to do lateley.
My pace average is at 25 km/h average pace, but that depends on the route. On some climbing stages, it could be slower, and could hit above 30 km/h on flat route. My neighborhood in Bukit Jelutong have a good 10 km loop, that have few climbs, flats and of course downhill. I can't go too fast on the downhill, since this is a residential. But it's a good training ground for the climb, push up the heart rate, and develop some endurance.

Running
Running is still painful for me. But this morning, I ran with a knee guard, ran for about 7 km with a slow pace of 8min/km, and I don't feel the pain. There's some tingling sensation on the left knee, but I still can carry on running. A friend have advised me to invest in a new pair of 'real' running shoes. He mentioned Brooks, Pearl Izumi and New Balance. Somehow Nike and Adidas is not in his list. Now I run with a Nike 'something. I don't pay much attention the the exact model when I bought it. I believe it's the Nike Air Pegasus, from the Nike Bowerman series. Actually I bought two of those. I grabbed one for my daughter, thinking that I may be able to convinced her to join me running. When I bought the shoes, I don't really know much the technical part of running. I asked the sales guy to recommend a good running shoes that I can hook-up with my ipod, and he point to a Nike+, and that's the one I bought. According to a friend, who is a devoted runner, running is an art. The type of shoes a runner should wear depend the type of feet he has, and the way he run. There is overpronator, underpronator, neutral feet etc.... i have no idea. He also suggest that the pain that I endure while running maybe because I don't use the right shoes. So new running shoes it is. By this weekend I should be running with a Brooks, or New Balance (if I can find my size, which often quite difficult).
So running doesn't progressing much at all. The past 1 months I have not do any running, due to doctors advice. The doc prescribe some pills which I have been swallowing the past 2 months. It may help, but I can't tell for sure. The only way to fix the knee is to do the operation, which I am not keen of doing. The 'injury' is not critical, it just not allow me to run long distance.

Time is getting closer to July, and I definitely need to double my effort. So these are what I have set my eyes on
1) PD Triathlon - 12 July 2009 (still a maybe, depends)
2) Putrajaya Ironman - 26 July 2009 (Have to do)

The crash

I lost track of my workout the past 6 days

29/4 - I believe I did few laps in the pool, 800-1200 meters maybe.

30/4 - Nil

1/5 - 110 km cycling
This is quite a feat. I joined PCC Interstate ride from Seremban till my parents home at a village near Gemas. PCC cyclist went on cycling to Johor and Melaka.
Had my first peloton crash. It must have look pretty nasty, cause the whole peloton was moving at 35 km/h. At a narrow stretch, the peloton became too tight (bus came from the front), and I was pushed a bit to the left, slide off the tarmac, then the crash. Things happened so fast, and I can remeber I landed on my back. I can consider myself lucky, cause I didn't break any bone. But some major bruises and on the bike, and punctured my back wheel.
At 40 km into the ride, there's a really steep hill to climb. About 250m climb in 2 km stretch. Half way into the climb, I get off the bike and push my bike like (almost) everybody else. I don't know whether I can conquer this hill if I were 15 years younger.
At the end of the ride, when it getting really hot, around noon, I started getting tired, really tired. Sport drink and powerbar gel just doesn't work anymore.
Overall, it's a nice ride. Will love to do it again..

2/15 - Nil

3/5 - 500 meters swim, 13 minutes (25 meter pool at the club)

4/5 - Swim.
Have about 45 minutes before pick up my kid at school. So I hurried to the pool and do my rounds. I'm getting more more comfortable with my stroke. No longer force myself to do 4:1 stroke:breath ratio. I contend to the fact that long distance swimmer do 2:1.

5/5 - Swim
Brought my 10 years old Hafiz to the pool with me. I did my normal laps while he take his swim lesson., from where he left off 2 years ago.
100 meters: 2:30 (average). If I can sustain this pace for 2 km, then I should be able to do 45 minutes.
Still working on my pull. With and without the pull-buoy. I think I began to 'get it'. I have been doing some reading about the crawl pull on the net. Some suggest the V pull, some suggest the S pull. Coach Lee always mentioned the '7' pull. I tried everything. I can't tell the different whether one pull is better then the other.

I refrain from running the past 1 week. And not going to run for another week, at least. The last time I ran, it's getting really painful. I can stand the pain, but I just don't want to severely damage my knee, then it will become a major problem.

I realised that I don't have a proper plan and target for my workout. Maybe I need to start doing that...

Pull the money and Wear & Tear

Tuesday 28/4
Workout; swim
Brought my 8-yar old boy Faiz to the pool. Figure that he can take-up swimming lesson, while I work on my swim. He need some physical activity, lately he didn't do much of those. Faiz definitely can swim, but he apply his own style, which is not the freestyle, nor the butterfly or breast stroke. I will bring my other boy (Hafiz) next week, but both of them just can't attend the same swim session. Did that last year, and they end up playing or racing with each other.
Coach Lee explained about the pull (in freestyle). The pull should be in the C, L or number 7 formation, and imagine trying to pull as much money (imaginary) as possible using the pull stroke.
I no longer concentrate much on 4:1 breathing, did 4:1 if I feel I have 'too much air'. Today session is more to improvise my pulling technique. Did couple of laps with the pull-bouoy trying various way to pull, and worked to improve my 2:1 breathing.
Did 2 or 3 laps with 3:1 alternate breathing, but somehow I felt my face is sinking when I try to breath on the left hand side.
I did find out that the best way for me to pull, looks more like S formation than L or C formation.

Wed 29/4
Workout: Running (and walking)
Distance: 7+ km.
Pace: First 2 laps (800m) 6.5 min/km

The last time I ran, it was 9.3 km and my feet felt so hurt afterward.
Today, I ran on a proper running track at the stadium. I thought that the soft track would not hurt my legs so much. Indeed I was wrong. My feet, especially my left knee start itching after second laps (800 meters). The first 2 laps, I did 6.5 min/km pace, better than my normal average at 8 min/km. After the 1 km mark, it just so painful, i have to walk instead. In fact, i did the remaining 5 km by mostly walk.
I write this blog, right now, on my nokia phone, while waiting for my doctor's appointment, to check out my knee problem. The pain seems to get worse compare to last week, even though I did much less running.
(pause.. Need to see doctor now)
Just hate it when doc said it's the aging issue. The wear and tear. The doctor actually have a plastic model of a human knee joint on his table, and demonstrated to me what cause my knee problem. Looks like lots of his patient have similar problem as mine. Doc did advise me to refrain from running for at least 2 weeks.

Good explanation of wear and tear here;

4:1, 3:1 or 2:1

Todays Workout: Swim

Came to the pool with intention to do 2 km swim. After 400 meters, the determinatin was not there to finish the entire 2km, especially when no one watching.
Must have done at least 20 laps ( 1 lap = 100m), but not continuous. There are 2 or 3 guys doing their swim marathon, and they all do 2:1 stroke/breath ratio. And they are faster than me doing 4:1. Google the net on the subject later that night, some suggest it would better off doing 2:1 for long distance, since the time save doing 4:1 is very small, compare to the total time in a triathlon. Some suggest 3:1 (bilateral), to breath evenly on both sides. Checked on youtube, even Grant Hackett (the world record holder 1500m) is doing 2:1.

Slow weekend..

Friday 24-Apr-2009
Workout: Nil

Saturday:
Workout: Cycling (road)
42 km. Avg speed 24.8 km/h.
GCE highway.

Sunday:
Workout: Swim
500 meters in 13 min 2 sec.

My legs still feel quite painful on Friday. Struggling to climb the staircase at work.

Saturday, ride early morning with my neighbor Josh along GCE highway. I can feel my pace is a bit slow, average 24.8 km/h. On the way back, I was 1 km behind Josh. I don't eat anything in the morning, that's why I feel tired. Re-adjust my saddle after the ride. The old setting feel a bit too low. I also move the seat a bit forward.

Sunday, I have to cancel the plan to join BJ cycling on their long Sunday's ride. My Indonesian maid went back for good yesterday (saturday), so I have to assume the role as babysitter for the time being. Quite dissappointed, cause I am really looking forward for the ride.
Brought my kids to the pool (at the club), but don't have the chance to do anything. I have to keep an eyes on the children, especially my 2 years old Yasmin.
Afternoon, I did manage to go back to the club, for some swimming. Plan to do 1 km swim. After finishing the laps, I was suprised that my time was 13 minutes for 1 km. I can't possibly swim that fast. Then I realized that the pool is 25 meters. I actually have swim 500 meters. No wonder it was 13 minutes.

I am on leave today. Planned to sort out my income tax stuff; e-filing etc. SHould be able to do 2 km swim at 5, before pick-up my kids at school.

Running is hard

Todays workout: Run
9:27 km in 1: hr 11 min 3 sec
Avg Speed: 7.5 km/h Pace: 8 min/km

Everytime I run, it's a painful experience.

Didn't planned to do any workout today, but opportunity presented itself at 5:45 pm. Called my wife, she will pick the kids at school, and immediately I packed my stuff and head back home. While driving home I planned the route to run in my head. From home, running toward Lagenda houses, make one round circle the lake, head to the golf course, then toward community hall, then run by the football field, go passed the shophouses, uphill, then downhill, the 1 km straight by the main road, turn right and head back home .. total distance around 15 km. No matter what, I have to finish by 7:45, cause study time (for the kids) start at 8, and daddy have to be there..

Today I used my Garmin Edge 305 (cycling computer), instead of Nokia Sportstracker on my cellphone to track my run. The last 2 run wife didn't call during my run, so hope today no domestic emergency which would require my immediate attention while I was runnng. The nokia is light, but a bit wide. Easier to run carrying the Garmin than carrying my Nokia E71. Garmin have the Heart Rate Monitor, so I don't have to wear additional HRM watch if I were to carry the Nokia. WHen I about to start then run, then I realized Garmin didn't show the Pace in min/km, just the normal speed in km/h.
My target is to do better than 8 min/km pace. Do a quick math in my head, that probably around 8.5 km/h average running speed. Start at 8.8 km/h average, but as I go further, my pace is getting slower and slower. I keep on telling myself to run a bit faster, but the legs feel heavy, and it become more painful as the run progressed. I can feel I have the energy, but the legs just cannot go any faster.

I did follow the route as planned, but by the time I reached the golf course, I only have 20 minutes to run. So have to cut my distance short. Reach home around 7:45 pm, after running for 9.27 km, 6 km shorter than my initial target. My legs feel hurt as usual, especially my left leg. This is my major problem with running, it's painful. I hope with more practice, I can improve my pace, and hopefully the pain will go away.

Nothing plan for tomorrow. But if I can reach home early (from work) before it getting dark, I may do some cycling. For sure, I won't be able to walk properly for a day tomorrow at work.

60 Minutes

Today workout: swim
2 km (20 laps) freestyle: 60 minutes
First 10 laps (1 km) : 28 minutes

I get a little excited with my pace in the pool today. Yesterday 1 km feel so hard. Today I did 2 km, and the first 1 km was 28 minutes. That is 6 minutes faster from the same distance yesterday, and yet I have another 1 km to go.
Still slow compare to any serious swimmer, but compare to where I am 2 months ago, where I can't even finish the crawl for 200 meters, I have all the reasons to be happy.
My swim rhythm is improving, but still I can point out a thousand thing wrong with my swim
  • Can't sustain 4 strokes per breath for the entire swim. 2 strokes per breath really slow me down
  • my legs was sinking
  • My coach pointed out that my leg wasn't kicking enough
  • Body not streamlined
  • Can only breath on my right hand side. Left side breathing still difficult
  • Keep on forgetting to keep my fingers together (old habit die hard)
  • and rhythm, rhythm and rhythm... still not comfortable with my rhythm
Well, it will get better with practice. Coach Lee planned for me do some drill next week to improve my technique. Now I set my target at 50 minutes for 2 km. If I can get all my technique and breathing right, that should be achievable, maybe in 2-4 weeks. 60 minutes for 2 km, is slow by any mean.

I know I'm still behind in my running. Hard to find time to run. Early morning Saturday will be a quick 45 km cycling ride, then the rest of the day with family. Planned for a 15 km run late Saturday evening or late night. Sunday as usual 100+ km cycling marathon.

The crawl, butterfly and Winter Sonata

Tuesday 21-Apr-2009
Came a bit early to the pool today. My swim coach BL Lee already there with his young charges. I got the feeling that I'm the oldest person in the pool every time I come here. I have been practicing the breathing technique all week (on dry land), now it’s time see how it work in the pool. Did couple of laps doing freestyle to warm up, but I am still struggling with my breathing. Freestyle is all about rhythm, and the perfect rhythm still eludes me. 4 strokes for one breath (4/1) should be quite basic, and I can only sustain that for 100 meters, then I have to go back to 2 strokes per breath or else I might risk drowning (at least that how I feel).
Coach Lee put up the lane ropes to make it easy for me to do the distance, and to not colliding with others (which I still did later). He then asked if I can I do 1 km. Of course I can't say no. Last week I clocked 22 minutes for this distance, but with a pair of fins! So no swim aid today. Started off the first 100m applying the right technique; 4/1 breathing , full arm extension, keep palm flat and fingers close, thumb first when catching the water, synch the pull and recovery, everything goes by the book. This is another problem with me, I am too much theory oriented. You can't develop your swim rhythm if you were thinking too much. By the end of first lap, I'm struggling again with my 4/1 breathing. So I have to resort to 2/1 breathing every time I'm out of breath. Half way thru, there is strong urge for me to turn to breast-stroke, which is my recovery stroke every time I feel tired. But one thing I learn today, the crawl or freestyle is all about will and determination. For the first time I resisted the temptation to resort to breast-stroke. Well I did continue the crawl, with mixture of2/1 and 4/1 breathing. In the last 200 meters, forced myself to do 4/1 breathing all the way, and somehow it work. Yes there is strong feeling that I'm going to drown, but I did hold it till the fourth stroke. That feeling could be mammal instinct due to changes of breathing pattern. It could be more mental than it is physical.
Finish the 10th lap (1 km) in 34 minutes. Nothing to brag about, but this is better than the time I clocked a month ago. Did couple of laps later with the pull float, working on my strokes and breathing. Today, coach introduced me to the butterfly. Try it for half a lap, it's actually more difficult than it looks. Well, I’m not ready to pick up a new stroke just yet.
Before I exit the pool, coach reminded that I have to do 2 km tomorrow night. Now that a little tough. That would be my first time doing 2 km. If I can do this under 1 hour, then I’m ready for Putrajaya…

Today swim: 1 km in 34 minutes.

A little bit off topic. After the kids all went to bed, sit at the piano and work on “She” that I have downloaded (the sheet) last week. The melody is easy, all in C-major, but I’m little slow is on the bass-clef and the arpeggio. Will work on that later. I have forgotten quite a few by now, used to play Endless Love by heart, but forgotten half of it. Have completely forgot Winter Sonata (now where’s the piano sheet) Still remember the fingering for Fur Elise, but have forgotten the 3rd part, and I have never play the 4th. Beethoven must have purposely made that part so difficult. There are few on my to-do list, and some have been a ‘work in progress’ for many years. Top of the list, Ballad Pour Adeleine (clayderman), Mirae (japanese), Love story, … and there’s a classic I heard my daughter play few weeks back, could be Johan Sebastian, chopin.. I don’t know.
No, this blog is not about piano. I better stick to triathlon.

Short ride at night

Monday 20-Apr-2009 10 pm.

Plan to do a 20 km, but cut it short to 9 km. It's a bit quite tonight. Do a bit of resistance training, climbing on high gear. Work my heart to 175 bpm. That's already above 95% zone for my age. A friend sends email about some ghost lurking in my neighborhood, in a way that may make me a little unenthusiastic to go too far. Not that I am afraid (not a macho thing to admit that), but it was really quite tonight, and windy, and drizzling. It will definitely be raining heavily tonight. I am thinking of getting a trainer, so I can do this exercise at home and don't have to worry about rain or anything. I have called BikePro few weeks back for quote on the Minoura, but almost forgotten about it.

Feel a bit guilty to my mountain bike. Haven’t ride this bike for quite a while now. Spent too much time on the carbon roadies. The last time I did a serious ride on this was during Selangor Open MTB race, maybe about a month ago. The SPD pedal was a little difficult to engage to my bontrager shoes cleat, and the rear derailleur shifting was not as smooth. Will sort this out on the weekend.
